How Much Should You Slow Down in the Heat? (More Than You Want To)

Every runner has run the experiment. Same route, same effort, same fitness, but it’s 82 degrees instead of 58, and the watch says you’ve somehow gotten 40 seconds per mile slower. Nothing is wrong with you. You just ran into the least negotiable force in this sport.
Heat is not a mental toughness problem. It’s a plumbing problem. And once you understand the plumbing, slowing down stops feeling like weakness and starts looking like what it is: the correct answer to an equation.
What heat actually costs, and why
When you run, your muscles need blood for oxygen. When you’re hot, your skin needs blood for cooling. There is one supply of blood, and it cannot be in two places at once. Every degree of extra heat load diverts more of your cardiac output to the skin, which means less oxygen delivery to working muscle, which means the same pace costs a higher heart rate and a bigger fraction of your capacity.
That’s the whole story. The pace slowdown in heat isn’t your fitness disappearing. It’s your body paying a cooling tax off the top, before a single mile gets run.
The tax is roughly proportional. Rules of thumb from research and field data put it in the range of a few tenths of a percent to a full percent of pace per degree above the comfort zone, compounding as it gets hotter. The heat pace calculator does this arithmetic for your actual conditions, but the honest framing matters more than any specific number: these are estimates with real error bars, because bodies differ, and the same runner differs from June to August.
Dew point is the number that matters
Here’s the upgrade most runners never make: stop checking temperature and start checking dew point.
Your body’s main cooling system is evaporation. Sweat only cools you when it evaporates, and evaporation depends on how much moisture the air is already holding. Dew point measures exactly that. At a dew point of 50, sweat evaporates efficiently and 85 degrees is unpleasant but workable. At a dew point of 72, the air is nearly done accepting water, sweat drips instead of evaporating, and even 78 degrees becomes genuinely hard running.
This is why “it’s only 79 out” can feel catastrophic in August and fine in October. The thermometer was never the whole story. A quick check: add temperature and dew point together. Under 130, mostly normal running. Into the 150s, meaningful adjustment required. Approaching 170, easy running only, and shorten it.
Fighting the heat is how you lose to it
The classic mistake looks like discipline: hold goal pace anyway, gut it out, refuse to negotiate. For twenty minutes it even works. But heat stress compounds in a way cool-weather fatigue doesn’t. Core temperature climbs, heart rate drifts upward at constant pace, and the deficit you’re building cannot be paid back mid-run. The runner who forced goal pace through mile four of a hot 10K isn’t tougher than the one who adjusted. He’s just slower over the last two miles, usually by more than he “saved.”
Racing in heat rewards the same asymmetry as every other kind of pacing: the cost of starting conservatively is small and recoverable, the cost of starting too hot is large and compounding. Run the calculator’s adjusted pace from the gun, and if the day turns out kinder than forecast, spend the surplus late, passing people who bet the other way.
Training through a hot stretch
For everyday training, the move is even simpler: run by effort and heart rate, and let pace be whatever it is. Your Zone 2 ceiling doesn’t move in the heat, but the pace that stays under it absolutely does, sometimes by a minute per mile. That slower mile is buying the same adaptations, plus one more: heat acclimation itself. Two to three weeks of consistent warm-weather running produces real physiological upgrades, more blood plasma, earlier and more efficient sweating, lower core temperature at a given pace. The August runner who adjusted honestly shows up in September with fitness the thermometer was hiding all along.
Which is the encouraging flip side of the cooling tax: it’s refundable. The first cool morning after a hot training block is one of the best feelings in running, because you get to spend fitness you couldn’t see accumulating.
A few practical rules I give athletes for hot stretches: shift runs early or late when the schedule allows, and don’t force the noon slot out of stubbornness. Pre-hydrate like it matters, because it does. Loop courses near shade beat exposed out-and-backs. And on genuinely oppressive days, trade the quality workout for easy volume rather than attempting intervals at full cost. The workout will still be there Thursday.
The mindset that survives summer
Heat adjustment is a fitness protection strategy, not a fitness concession. Every hot run done at honest effort is banked training. Every hot run done at forced goal pace is borrowed recovery. Put your conditions into the heat pace calculator before you head out, accept the number it gives you, and let the runners fighting the thermometer wonder in October why you got so fast.
