How cadence, step length, and pace relate
Running speed is a simple product: cadence (steps per minute) multiplied by step length (the distance from one footstrike to the next). That is the whole equation. It means you can only change your pace by changing one of those two things, and it means the two are locked together at any given pace: raise your cadence and your steps get shorter, lengthen your steps and your cadence drops. One clarification that trips up almost everyone: a step is one footstrike to the next, and a stride is two steps (right foot to right foot). Some watches and articles report stride length, which is double the step length. The 180 steps per minute myth
The famous 180 number traces to coach Jack Daniels counting the turnover of elite distance runners at the 1984 Olympics. Nearly all of them ran at 180 steps per minute or higher, and the observation hardened into a rule: everyone should run at 180. The problem is context. Those athletes were racing, at speeds most runners never touch even in a workout. Cadence naturally rises with speed, so measuring elites mid-race and applying the number to your easy jog compares two different things.
In practice, easy-run cadences of 155 to 170 are normal and fine, especially for taller runners, who take longer steps at a lower cadence to hit the same pace. There is no evidence that a universal 180 is optimal for everyone. Cadence is an output of your speed, your height, and your mechanics, not a target that fits every runner at every pace.
What actually matters: overstriding
The number worth caring about is not on your watch. Overstriding means landing with your foot far ahead of your center of mass with a relatively straight knee. That landing position acts as a brake with every step and raises the impact loading your legs absorb, which is why it keeps showing up in discussions of running injury risk.
Here is where cadence work earns its keep. If you overstride, bumping your cadence about 5 percent at the same pace necessarily shortens each step, which pulls your footstrike back under your body and fixes most of the problem. Research in this area, notably the work of Heiderscheit and colleagues on modest cadence increases, found that small bumps in step rate meaningfully reduce the loading associated with overstriding. That is the evidence-backed use of a cadence target: a modest, personal adjustment to fix a specific fault, not a march toward a universal number.
Worked example: fixing an overstride at 8:00 pace
Say you run 8:00 per mile at 180 steps per minute. That pace works out to 201.2 meters per minute, so each step covers 1.12 meters (3.67 feet). Now suppose you deliberately shorten your step to 1.02 meters to correct an overstride. To hold the same 8:00 pace, the calculator shows your cadence must rise to 197 steps per minute. Same speed, shorter step, faster turnover: the equation always balances. This is also why cadence drills should be done at a fixed pace, ideally with a metronome; otherwise you just speed up instead of changing your mechanics.
