How the test works

The two weigh-in test is the standard field method sports scientists use, and it needs nothing but a bathroom scale. Weigh yourself nude or in dry shorts before the run. Then run 45 to 90 minutes at your planned effort, in conditions as close as possible to the race or workout you are planning for, without any bathroom stops. Afterward, towel the sweat off and weigh yourself again the same way you did before: same scale, same (lack of) clothing.

The math rests on a convenient fact: a liter of sweat weighs almost exactly one kilogram. So every kilogram you lost is about a liter of sweat, plus you also sweated out whatever you drank along the way. Add the fluid you consumed to the weight you lost, divide by the duration, and you have your sweat rate in liters per hour. The calculator handles the unit conversions and the division.

Turning the number into a plan

Runners' sweat rates commonly run anywhere from 0.5 to 2.0 liters per hour, and they vary hugely between individuals and between conditions. Your training partner's number tells you nothing about yours, and your own March number tells you little about July. That is why the test matters: generic hydration advice cannot know whether you are a 0.6 or a 1.8.

Here is the part most runners get wrong: you are not trying to replace 100 percent of your losses during the run. Your gut cannot keep up with a high sweat rate anyway. The practical goal is to keep your net loss under about 2 to 3 percent of body weight, the threshold where performance measurably declines. If you sweat 1.5 liters per hour, a plan that gets 0.7 to 1.0 liters per hour in is usually plenty for a race of a few hours.

For long, hot races, drinking to a schedule built from your measured rate beats drinking to thirst, because thirst lags behind losses and race effort suppresses it. For shorter or easy runs in mild weather, thirst is a perfectly good guide and no schedule is needed. And the one hard rule: never drink so much that you gain weight during a run. Overdrinking dilutes blood sodium and risks hyponatremia, which is more dangerous than the mild dehydration it was trying to prevent.

Worked example: one hot hour and one bottle

A 70 kg (154 lb) runner does a one-hour run at race effort on a warm day, drinking 0.5 liters from a handheld along the way, and steps back on the scale at 69 kg. The loss is 1 kg, which is about 1 liter of sweat, plus the 0.5 liters consumed: 1.5 liters of sweat in one hour, a sweat rate of 1.5 liters (about 51 oz) per hour. The net weight loss of 1 kg is 1.4 percent of body weight, comfortably under the 2 percent line, so the fluid plan worked. If the same runner had drunk nothing, the loss would have approached 2 percent in a single hour, a preview of trouble in anything longer.

Why conditions change everything

Sweat rate is not a fixed personal constant. Heat, humidity, sun exposure, effort, clothing, and acclimatization all move the number, sometimes by a factor of two or three. The same runner might lose 0.6 liters per hour on an easy winter run and 1.8 on a hard August tempo. Heat acclimatization raises it further: after a couple of weeks of training in the heat, your body learns to start sweating sooner and more heavily, which is protective but increases your fluid needs.

The rule that follows: test in conditions like the ones you are planning for. Before a hot race, run the test in the heat at race effort. Before a cool trail 50K, test on a long easy run in similar weather. Repeat the test across seasons and keep the numbers; a small personal table of sweat rates in different conditions is one of the most useful pieces of data a distance runner can own. Frequently asked questions

How often should I retest my sweat rate?

Retest whenever conditions change meaningfully: at the start of summer, at the start of winter, after two to three weeks of heat acclimatization, and before any goal race in a new climate. A single number from one cool spring run will badly mislead you in an August marathon. Most runners end up with a small personal table: easy run in the cool, hard run in the heat, and race effort in expected race conditions.

Does sweat rate improve with fitness?

It increases. Fit, heat-acclimatized athletes sweat more, not less, because their bodies start cooling earlier and more aggressively. That is an adaptation, and it is a good one, but it means your fluid needs go up as you get fitter and more acclimatized, which is exactly why the test is worth repeating each season.

What about sodium?

This test measures fluid only. Sweat sodium concentration varies enormously between runners, roughly 200 to 2000 mg per liter, and this calculator cannot tell you where you fall. Salty sweaters usually know who they are: white residue on hats, skin, and dark clothing after long runs, and cramping in the heat. If that describes you, err toward electrolyte drinks or salt capsules on long hot efforts rather than plain water.

Can I do the test on a treadmill?

Yes, and it is actually a well-controlled version of the test: no bathroom-stop temptations, a scale in the next room, and repeatable conditions. Just remember that most treadmill rooms are cooler and stiller than outdoor summer running, so a treadmill number underestimates what you will sweat outside in the heat unless you turn the fan off and warm the room. Use a fan-off treadmill test as your indoor baseline and repeat outdoors for race planning.

Is drinking to thirst enough?

For runs up to about 90 minutes in mild conditions, yes; thirst does its job well. For long, hot races the picture changes: thirst lags behind losses, aid stations come at fixed points whether you are thirsty or not, and hard efforts blunt the urge to drink. That is where a schedule built from your measured sweat rate beats winging it. The schedule does not need to replace everything you lose, just enough to keep the deficit small.

Should I try to replace 100 percent of my sweat during a run?

No. Your gut generally cannot absorb fluid as fast as you can sweat it out in the heat, and chasing full replacement leads runners to overdrink. The practical target is to finish having lost less than 2 to 3 percent of your body weight. Finishing at or above your starting weight means you overdrank, which raises the risk of hyponatremia, a dangerous dilution of blood sodium that is worse than mild dehydration.
